If you've never used an assault bike or fan bike before, you're in for a real treat. In my opinion, as a trainer for many years, I think it is one of the best conditioning tools out there. It's low impact and uses your whole body. It also causes some pain.

Most importantly, it uses a large percentage of your body's muscle mass, which will have the greatest impact on your body's aerobic and anaerobic energy systems. To be a little more clear, it is very easy to do an intense training on the attack bike. It is much more efficient than a traditional stationary bike or something like an elliptical machine.

Just because I think attack cycle workouts are a great way to get your heart rate up while working your upper and lower body doesn't mean that's all you need to do. If you are a runner, your primary task is to run. If you want to improve your performance while recovering some of your tendons and muscles, you need to incorporate the attack cycle into your training program.

For most runners, I recommend starting the 30 Savage Assault Bike Workouts for Runners program by adding two assault bike workouts per week. You should do this by replacing one training session on a running bike and adding another session of attack bike work.

More advanced runners might want to try 3 Assault Bike sessions per week, but I wouldn't go higher than that. Running is still the primary goal, so we need to keep the majority of our energy for that. Assault bike training must complement your overall goals, not replace them.

This program is written in sequential order from left to right, top to bottom. It just reads like a calendar. Plus, it's designed to complement your running program, meaning you're responsible for adding it to your training schedule.

What's An Air Bike?

These great workouts are very hard, so I wouldn't recommend putting in a challenging run right before or after an attack bike day. Try to place demanding running sessions further away from demanding attack cycle work. Hard intervals on the bike would fit better with, for example, light running/long runs.

You start with 10 minutes for maximum calories and then go to the tabata interval on the next workout. You will also be done with 10 minutes for maximum calories. This is our test session so we can establish a baseline and then see how much you've improved, from start to finish. If you do two attack cycle workouts per week, this program should last 15 weeks!

Most of these workouts are high intensity interval training, or a HIIT workout. This means that you work to your maximum capacity with short intervals and even shorter rest periods. These difficult sessions are a great way to increase your fitness and are used a lot in this program.

I would like to point out that you can use the assault cycle as a recovery tool by pedaling with light effort. There's no reason why you can't replace a longer running session with attack cycle work, I just haven't incorporated that method into my program here.

Of course, these are just the workouts. I recommend doing a light warm-up for 3-5 minutes at a moderate pace. I then encourage you to do some high intensity intervals (10-30 seconds) to specifically warm up your anaerobic energy systems. After completing this warm-up, you can rest for 60-120 seconds before starting the designated workout.

You will notice that there is a wide variety of programming. Most of these are high-intensity interval training sessions, but some are lactate threshold and aerobic energy system work. While all of your energy systems are used for each workout, each has a specific goal and ideal effect.

If you use a fitness watch, like my favorite Garmin Epix 2, I recommend using their heart rate feature to help you on the days where I put in something like 80% effort. When using the watch, all you have to do is work at 80% heart rate, which makes it a bit more accurate than guessing how hard you're working on unfamiliar equipment.

All fan bikes, or air bikes, are low-impact cardio machines, but each has its own specific feeling. I have used all the most common training bikes including: Assault AirBike Classic, Assault AirBike Elite, Rogue Echo Bike and various Schwinn variants. Let's talk about their pros and cons.

This is the cheapest and best option. In fact, I sold my C2 rider a few years ago to buy the assault bike. Like all such bikes, the Assault AirBike Classic uses wind resistance to generate resistance that must be overcome by pedaling.

This is the more expensive, updated version of the original Assault AirBike Classic. It is more durable and has a different display. This version of the bike is best for commercial fitness facilities because it is more likely to tolerate abuse.

They also redesigned the grip position on the Assault AirBike Elite, which I think follows a more natural arc for your upper body. This would be my favorite bike, but they decided to go with a wide hard saddle, which I don't find very comfortable. I'm sure you can replace this if you really want to.

If you're a CrossFit athlete, or if you've watched the CrossFit Games, then you've seen the Rogue Echo Bike. It's generally considered the hardest fan cycle, but it's my least favorite pick. It has a big fan and bigger surface. This means that when you stop pedaling, it immediately slows down. I don't know why this bothers me, but I really don't like that feeling. Maybe it's because it's nothing like a regular bike where you can roll out when you stop pedaling.
